For years, scientists and clinicians have warned about the link between ultra-processed foods (UPFs) and rising rates of obesity.
</p>
<p style="Margin-top: 20px;Margin-bottom: 0;">
Foods like packaged snacks, sugary drinks, ready-to-eat meals, and fast food are designed to be convenient, tasty, and affordable.
</p>
<p style="Margin-top: 20px;Margin-bottom: 0;">
Most people understand that eating junk food like donuts or chips or soda will not be great for your waistline. But at Gyroscope we like to see real numbers and use tracking to understand things. How much does it actually matter? How does it work?
</p>
<p style="Margin-top: 20px;Margin-bottom: 0;">
Until recently, most of the evidence connecting UPFs to weight gain was limited to correlational or cross-sectional research:
<em>
useful for spotting associations, but they cannot prove
cause and effect.
</em>
</p>

This lack of clarity left space for debate.
<em>
Were UPFs truly harmful in their own right, or were they just markers of an overall unhealthy lifestyle?
</em>
</p>

To answer that question, more rigorous experiments were needed—studies that could directly test whether UPFs
<em>
cause
</em>
overeating and weight gain when compared to less processed diets.
</p>

Two landmark randomized controlled trials, published in 2019 and 2024, changed the conversation and finally give us enough data to analyze.

The 2019 Trial
</strong>
</p>

The 2019 trial, conducted at the NIH by Kevin Hall and colleagues, was the first of its kind.
</p>
<p style="Margin-top: 20px;Margin-bottom: 0;">
Twenty overweight adults lived inside a clinical research center, where every meal and snack was prepared for them and carefully measured.
</p>
<p style="Margin-top: 20px;Margin-bottom: 0;">
Each participant followed both an ultra-processed diet and a minimally processed diet for two weeks each. Because they acted as their own control, any differences observed could be attributed to the diets themselves.
</p>
<p style="Margin-top: 20px;Margin-bottom: 0;">
<strong>
Importantly, the two diets were matched for calories, macronutrients, sugar, sodium, and fiber
when offered.
</strong>
</p>
<p style="Margin-top: 20px;Margin-bottom: 0;">
On paper, they were nutritionally identical—the only difference was the level of processing. Participants were allowed to eat as much or as little as they wanted.
</p>
<p style="Margin-top: 20px;Margin-bottom: 0;">
On the UPF diet, participants ate about 500 more calories per day compared to the minimally processed diet, with those extra calories came mostly from fat and carbohydrates, not protein.
</p>
<p style="Margin-top: 20px;Margin-bottom: 0;">
Within two weeks, participants had gained an average of two pounds on the UPF diet,
<em>
while losing two pounds on the unprocessed diet.
</em>
</p>

<strong>
The 2024 Replication Study
</strong>
</p>
<p style="Margin-top: 20px;Margin-bottom: 0;">
In 2024, a group of
Japanese researchers replicated this design in a new population, adding strength to the evidence.
</p>
<p style="Margin-top: 20px;Margin-bottom: 0;">
Their study involved nine overweight Japanese men who lived in a controlled facility for two weeks.
</p>
<p style="Margin-top: 20px;Margin-bottom: 0;">
Again, the trial used a crossover design in which participants consumed both diets for one week each.
</p>
<p style="Margin-top: 20px;Margin-bottom: 0;">
On the ultra-processed diet, participants consumed nearly 25 percent more calories than on the minimally processed one.
</p>
<p style="Margin-top: 20px;Margin-bottom: 0;">
<strong>
Within just a single week, they gained more than two pounds—almost entirely as fat.
</strong>
</p>
<p style="Margin-top: 20px;Margin-bottom: 0;">
That’s right, in this study eating processed foods caused 2 pounds of fat gain.
</p>

20px;Margin-bottom: 0;">
The Japanese team went a step further by asking,
<em>
why
</em>
do UPFs cause overeating?
</p>
<p style="Margin-top: 20px;Margin-bottom: 0;">
They observed that participants ate significantly
<em>
faster
</em>
on the UPF diet, consuming about 19 more calories per minute.
</p>
<p style="Margin-top: 20px;Margin-bottom: 0;">
They also chewed less. Ultra-processed foods tend to be softer and lower in fiber, so they require less mastication. With fewer chews per calorie, the act of eating becomes quicker and less effortful, reducing the time the brain has to register fullness.
</p>
<p style="Margin-top: 20px;Margin-bottom: 0;">
This stands out as one plausible mechanism behind the tendency to overconsume UPFs.
</p>
<p style="Margin-top: 20px;Margin-bottom: 0;">
They also pointed to the
<strong>
“protein leverage hypothesis,”
</strong>
which proposes that people will
keep eating until their protein needs are satisfied.
</p>
<p style="Margin-top: 20px;Margin-bottom: 0;">
And because UPFs are often diluted in protein relative to carbs and fats, people may unconsciously eat more of them in an attempt to reach their protein target.
</p>
<p style="Margin-top: 20px;Margin-bottom: 0;">
Together, these two studies provide some of the strongest causal evidence to date that UPFs drive overeating and weight gain.
</p>
<p style="Margin-top: 20px;Margin-bottom: 0;">
They show that the problem is not just about calories, sugar, or fat content on a nutrition label. It is about the way foods are processed, how they affect eating speed, satiety, and appetite regulation.
</p>

But perhaps most strikingly, these effects appeared within 1-2 weeks.

think it is our responsibility to fix this.

Even our Coach Ollie noted this last time he visited me in Texas — from England, which is not exactly far behind the States in terms of obesity rates. But even from there, the normalization of crazy portion sizes stood out to him.

But just because we feel something is normal, does not mean it is optimal. It just means we've become used to it. And that is even more dangerous.
</p>
<p style="Margin-top: 20px;Margin-bottom: 0;">
This is one of the main reasons we had to build Gyroscope, and why our members in most countries find it so helpful. Even if they are pretty smart, and know mentally that excess calories or low nutrition are harmful, it takes constant tracking
and accountability to do the
<em>
opposite
</em>
of what everyone else is doing, and avoid 90% of the things being sold.

If people just went around doing what was
<em>
normal
</em>
or what was advertised to them, our entire species will probably go extinct soon. Unfortunately, being normal or unquantified these days in countries like the US or Canada or most of Europe — is basically a death sentence.

However, in Japan, you can probably get by and avoid many of the issues like obesity, even without using Food XRAY daily.
</p>

They
<em>
do
</em>
have a culture of not wasting, so you don’t just throw away food.
</p>
<p style="Margin-top: 20px;Margin-bottom: 0;">
But interestingly, that often means getting a smaller thing in
the first place.

<p style="Margin-top: 20px;Margin-bottom: 0;">
For example, at a restaurant you can choose if you want larger or smaller rice, or less portion of noodles in your ramen. The American ways of decision making is largely focused on how much it costs. How much more do you have to pay more for the big one?
</p>
<p style="Margin-top: 20px;Margin-bottom: 0;">
In the US, there is an obsession around getting “value” — forget that actually eating incrementally more food won’t help you or provide more enjoyment, or that you may then need to pay thousands of dollars for ozempic to undo that fat gain or to United Health to undo the damage.

<p style="Margin-top: 20px;Margin-bottom: 0;">
But if there is a small and large soda for the same cost, then people will probably go with the large. If the large ramen and small ramen is the same price, definitely the
big one makes sense?
</p>
<p style="Margin-top: 20px;Margin-bottom: 0;">
Even for me it is kind of ingrained. Getting more food = good value. Paying for your health, or getting less = waste of money.
</p>
<p style="Margin-top: 20px;Margin-bottom: 0;">
However, here that is often not the case.

Vending machines for example, will sometimes sell large and half-size bottles.

For the same price.

And then, still people will often get the smaller one! Because maybe they don’t want that much.

But instead of giant candy bars or soda gallons, you’ll often find things like green tea, miso soup, or even a can of corn soup (don’t knock it ‘til you try it). And when you want to get something,

small
</em>
sizes are available!

Convenience stores (konbini) like 7-Eleven, Lawson, and FamilyMart also have food readily available on almost every block.
</p>

They have a decent mix of processed and junk food. But there are plenty
of
<em>
good
</em>
options that actually taste good — yogurts, fruits, eggs.
</p>

Even the junk food is not so bad though. They have plenty of desserts and sweets, but compared to the US version there is much less sugar and smaller portions. For example, they have ice cream here but the containers for it are basically a few spoonfuls, maybe a few hundred calories, rather than a whole gallon. Because let’s be honest, once I start I’m going to eat the whole thing.

In Japan, at least in the major cities, walking and biking are the default. Cars are much smaller, and used less.

People walk to train stations, climb stairs in subway hubs, and cycle to the grocery store.

Daily step counts and movement end up significantly higher.

Even on days when I don’t have time to exercise or do anything, I’ll often have 5-10,000 steps just from doing
basic things like picking up groceries or doing errands.

However, back in the US if I didn’t go to the gym one day it was easy to end up with almost no steps.
</p>

It is

possible

to be healthy in both places, but again it is worth realizing these are the

defaults.

In the US, you really need to invest in a gym or treadmill desk or check your Gyroscope app daily or find other creative solutions to manage.

Contrast that with America’s “bigger is better” and “clean your plate” mentality, and the differences start to make sense.

Now this is not always optimal. The ability to be different and conform less is arguably an important feature. But it does also have a cost, when it is exploited by big
corporations to sell junk.

In America, personal freedom reigns supreme. You can order a 64-ounce soda and nobody bats an eye. Many items at many places will easily give you 100g+ of sugar, with no one stopping to hint that maybe that’s not wise.

In fact, add a giant Philly cheesesteak with cheesy fries to that and finish it in under 15 minutes, you'll probably win a new t-shirt and your picture on the wall.

So, What Can We Learn?

The takeaway isn’t that Japan is perfect or America is doomed.

Japan is starting to see rising obesity rates among younger generations. And bodyfat is only one of many aspects of health and wellness.

But there are some obvious lessons we can try to take away:
